"Put your phone away an hour before sleep because of the blue light" — it has grown into one of the best-known sleep tips. Whole industries have sprung up around it: blue-light glasses, screen filters, night-mode apps. But what does the evidence really say? The short answer: screens can disrupt your sleep, but the role of blue light is smaller than the hype suggests — and it is mostly about what you do on that screen.

What blue light does do
The biology checks out: special cells in your retina (with the pigment melanopsin) are extra sensitive to bluish light and give your biological clock the signal "it is day." Why the effect is smaller than thought
Those laboratory tests often use bright screens, close to the eyes, for hours. At home the situation is different. A phone or tablet gives much less light than daylight (outdoors during the day you easily reach ten to a hundred times as much), and the measured effect on your sleep-onset time is usually a matter of minutes, not hours. Moreover, it is often a shift of your clock by at most a little bit, not a night that is ruined.

The most sensible measures have little to do with the color of the light:
- Stop earlier. Cut back on screens about two hours before bedtime and choose soothing activities [1].
- Choose your content. Avoid activating things (work, gaming, heated news) just before sleep; reading or something calm is fine.
- Turn your screen down. Less brightness and night mode can do no harm — just do not expect a miracle from them [3].
- Guard your bedtime. The biggest risk is that the screen keeps you awake and pushes back your bedtime; a fixed wake-up and bedtime helps more than any filter.
- Be stricter with children. For young people, keep the phone and games out of the bedroom around bedtime [4].
